Exercise Descriptions
Exercise 1: Mountain Climbers (Slow Controlled)
Starting position: High plank, hands under shoulders, body in a straight line from head to heels.
Movement: Drive one knee toward your chest in a controlled motion. Return to start. Alternate legs. Keep hips level—do not let them pike up or sag. Move at a pace you can sustain for 20 seconds: approximately 1 knee drive every 1–2 seconds.
Why slow? Traditional fast mountain climbers create foot-strike noise. The controlled version eliminates impact while maintaining core and cardio demand. Exercise 2: Squat to Calf Raise
Starting position: Stand with feet shoulder-width apart, toes pointed forward or slightly outward.
Movement: Lower into a full squat—hips below parallel if possible, chest up, knees tracking over toes. Stand tall, then rise onto the balls of your feet for a calf raise at the top. Lower heels with control. Repeat.
Why this works: The squat drives large muscle mass (quads, glutes), elevating heart rate. The calf raise adds an ankle mobility component and maintains momentum through the 20-second interval without rest.
Form cues:
- Keep weight in your heels on the descent
- Knees track in line with toes—do not let them cave inward
- Full range of motion beats partial reps every time
- The calf raise should be controlled, not a bounce
Modifications:
- Easier: Reduce depth to a comfortable chair height
- Harder: Hold at the bottom of the squat for 2 seconds before standing
- Alternative: Sumo squat to calf raise (wider stance, toes out—targets inner thighs)
Exercise 3: Push-Up to T-Rotation
Starting position: High plank, hands slightly wider than shoulders.
Movement: Perform one full push-up. At the top, rotate your body to the right—reaching your right hand to the ceiling, forming a T shape with your arms. Return to plank. Push-up. Rotate left. Continue alternating sides.
Why this works: Combines horizontal pressing (push-up) with thoracic rotation and shoulder stabilization. The rotation adds a cardio component—transitions elevate heart rate more than static holds.
Form cues:
- Body stays straight during the push-up—no sagging hips
- Rotate from the thoracic spine (upper back), not the lower back
- Eyes follow the raised hand
- Controlled descent on the push-up—do not drop

- Harder: Add a 2-second hold at the top of each rotation

Exercise 4: Reverse Lunge to Knee Drive
Starting position: Stand tall, feet hip-width apart, core engaged.
Movement: Step back with your right foot into a reverse lunge. Both knees bend to approximately 90 degrees. Drive through your left heel to stand, bringing your right knee up toward your chest. Balance for 1 second. Step back again with the right leg. After 4 rounds (40 seconds), switch to the left leg leading for the remaining 4 rounds.
Why this works: Reverse lunges place less stress on the knees than forward lunges while heavily engaging the glutes and quads. The knee drive adds a balance challenge (proprioception) and hip flexor stretch, while the continuous motion maintains heart rate.

- Torso stays upright—do not lean forward

Common Mistakes to Avoid
Sacrificing form for speed. In 20-second intervals, quality reps always beat sloppy reps. Five perfect squats beat ten shallow, knee-caving reps.
Skipping the rest intervals. The 10-second rest is what makes HIIT effective—it creates the oxygen debt that drives EPOC. Use it to breathe and prepare for the next round.
Holding your breath. Exhale on the exertion (push-up up-phase, squat ascent, lunge drive). Holding breath spikes blood pressure and reduces performance.
Inconsistent timing. Use a Tabata timer app (free options: Tabata Timer, Seconds). Do not guess—accurate intervals are essential for the training effect.
Doing this daily. HIIT is intense. Limit to 3–4 sessions per week with at least 48 hours between sessions. Fill other days with strength training, mobility, or low-intensity cardio.
